    What Makes a Recipe Low FODMAP

    A recipe is low FODMAP when every ingredient, at the amount used, sits below the symptom threshold for fermentable carbohydrates: fructans, galacto-oligosaccharides, lactose, excess fructose and polyols. That is a stricter test than “healthy” or “gluten-free”, and it is why swapping a jar of pasta sauce is often the single most useful change an IBS cook can make — most jars lead with onion and garlic.

    The good news is that the diet is not built on unusual products. Chicken, beef, fish, eggs, rice, potato, oats, quinoa, polenta, carrots, zucchini, green beans, bell pepper, strawberries, oranges, hard cheese and lactose-free milk are all low FODMAP, cheap and available anywhere. The skill you actually need is flavour without garlic and onion — and Monash University FODMAP research is clear on why the trick works: fructans are water-soluble, so garlic-infused oil gives you the taste and leaves the FODMAPs behind.

    Six Rules That Make Low FODMAP Cooking Easy

    1. Build flavour with fat, acid and herbs: infused oils, lemon, lime, vinegar, ginger, chilli, cumin, paprika, fresh basil and coriander are all FODMAP-free.
    2. Measure the foods that are only safe in a portion — canned tomato, coconut milk, avocado, sweetcorn, maple syrup — instead of pouring by eye.
    3. Space FODMAP servings 2–3 hours apart so small amounts do not stack into a reaction across one meal.
    4. Read every label for onion powder, garlic powder, inulin, chicory root, HFCS, and polyols ending in -ol.
    5. Batch cook a plain protein and a plain starch each week; you can turn those into four different cuisines with sauces you control.
    6. Keep fibre up with oats, quinoa, chia, seeds, potato skins, carrots, green beans and berries — constipation is the most common self-inflicted side effect of this diet.

    From Recipes to a Personal Diet

    Cooking low FODMAP is a means, not an end. The elimination phase exists to answer one question — do fermentable carbohydrates drive your symptoms? — and two to six weeks of accurate cooking is usually enough to answer it. If your bloating, pain and bowel habits improve, the next step is reintroduction: challenge one FODMAP group at a time while the rest of your diet stays low, and note the dose where symptoms appear.

    Most people discover they tolerate several groups fine and only need to limit one or two, which means your long-term recipe box gets much wider than the elimination list. Keep the habits that helped — infused oils, measured portions, spacing fruit servings — and add back the foods that never bothered you.
